This is one of the most common things people notice in their 30s and 40s, and it's not just about age. Recovery is a biological process with specific requirements, and when any part of it is running below optimal, the whole system slows. What recovery actually involves
When you exercise, you create controlled damage. Muscle fibres develop small tears, glycogen stores are depleted, and the body mounts an inflammatory response to begin the repair process. Stress compounds both. Elevated cortisol is catabolic, meaning it actively breaks down muscle tissue rather than supporting its repair. A person under sustained stress who trains regularly can end up in a state where they're creating damage faster than the body can fix it - and wondering why they never feel fully recovered.
The role of inflammation management

What to actually do about it
Start by auditing the basics honestly. Recovery doesn't happen in the gym - it happens in the hours and days after. If sleep is poor, that's the first thing to address. If stress is high, training volume may need to come down temporarily rather than up. More work on top of an already-taxed system rarely produces better results.
Protein timing matters more than most people realise. Muscle protein synthesis is most active in the window after training and again overnight. Getting adequate protein at both of those points - rather than just hitting a daily total - makes a meaningful difference to how completely the repair process runs.
